This calculator turns a step count into an estimate of the energy you have burned, whether it comes from a Fitbit, Apple Watch, Garmin or any other tracker that only counts steps. Enter your number of steps, your body weight in kilograms, your height in centimetres, and the activity type that best matches your pace: mostly walking, a mix of walking and running, or mostly running. The calculator uses your height to estimate your stride length, converts that into a distance in kilometres, then applies a MET (metabolic equivalent of task) formula based on your weight and the time spent moving to work out the energy used. Your results show the kilojoules burned as the headline figure, along with calories (kcal), the distance covered and the time it took, plus a progress bar showing how close you are to the widely used 10,000 steps a day goal. Use it to check how a walk, run, or daily step count stacks up against your energy goals, or to sense-check the numbers your fitness tracker gives you. Because it relies on average stride lengths and standard MET values, the result is an estimate only. How it works

The calculator follows three steps to estimate energy burned from a step count.

1. Stride length from height

Your stride (step) length is estimated from your height. Research suggests walking step length is roughly 41.5% of height, and running step length is roughly 55% of height. So a person who is 170 cm tall takes walking steps of about 70.6 cm each.

2. Distance from steps

Distance (km) = steps x step length (m) / 1,000. At 170 cm height and 10,000 walking steps that works out to 7.1 km.

3. Energy from MET

Energy is calculated using a Metabolic Equivalent of Task (MET) value, which represents intensity as a multiple of resting metabolism. Walking uses a MET of 3.5, a mix of walking and running uses 6.5, and mostly running uses 9.8. The formula is: kcal = MET x weight (kg) x duration (hours). Duration is derived from the distance and a typical speed for each activity type (5 km/h walking, 7 km/h mixed, 10 km/h running). Kilojoules are then calculated as kcal x 4.184.

Worked example

10,000 steps, 75 kg, 170 cm height, walking:

  • Step length = 170 x 0.415 / 100 = 0.7055 m (70.6 cm)
  • Distance = 10,000 x 0.7055 / 1,000 = 7.055 km, shown as 7.1 km
  • Duration = 7.055 km / 5 km/h = 1.411 hours = 84.7 minutes, shown as 85 min
  • kcal = 3.5 x 75 x 1.411 = 370 kcal
  • kJ = 370 x 4.184 = 1,549 kJ

About fitness tracker accuracy

Fitness trackers estimate calorie burn within about 10 to 25% of actual values in most studies. Body weight is the biggest driver of accuracy because heavier people burn more energy per step. Devices that also measure heart rate tend to produce better estimates than step-only counters. Factors such as hilly terrain, carrying a load, and individual fitness level will cause actual energy expenditure to differ from any formula-based estimate.

The 10,000 steps goal

The 10,000 steps per day target is widely cited as a general activity goal. Research suggests meaningful health benefits begin at around 7,000 to 8,000 steps per day, with additional benefits up to roughly 10,000 steps. The target originated from a 1960s Japanese marketing campaign for a pedometer and is not a clinical prescription, but it remains a useful, accessible daily movement goal for most adults.
